At its centre is Neil McCauley, a disciplined career criminal who treats every job with military precision, constantly balancing preparation, pressure, and the ever-present risk of the heat closing in.

From the legendary diner conversation between McCauley and Vincent Hanna to the brutal downtown bank shootout, Heat is built on tension, timing, and professionalism under pressure. Nobody wastes movement. Nobody loses focus. Every mistake carries consequences.

That same mentality drives this workout.

De Niro’s character Neil McCauley leads a crew of highly skilled armed robbers who meticulously plan and execute major heists, always managing to disappear without leaving any evidence behind. 

The Heat Workout is a smash-and-grab conditioning circuit built around speed, efficiency, and controlled aggression. Beat the clock, minimise rest, and stay sharp from start to finish. Like McCauley’s famous 30-second rule, the objective is simple: stay focused, adapt under pressure, and never get caught standing still.

The Heat Workout is built around pressure, pacing, and execution. Each circuit is designed as a timed smash-and-grab operation where the objective is simple: complete the required rounds before the clock runs out.

You are working against a strict 20-minute time cap. No wasted movement. No unnecessary rest. Just controlled aggression and steady forward momentum.

The workout combines:

  • Bodyweight conditioning.
  • Functional strength movements.
  • Explosive cardio drills.
  • Short recovery windows.
  • Fast transitions under fatigue.

Like a professional crew under pressure, the goal is to stay composed, efficient, and constantly moving.

⏱️ The Job

There are three separate heists to choose from:

  • Heist 1: Speed, agility, and explosive conditioning.
  • Heist 2: Functional strength and sustained work capacity.
  • Heist 3: Core stability, movement control, and technical precision.

Each heist follows the same structure:

  • Beginner: 4 rounds.
  • Intermediate: 5 rounds.
  • Advanced: 6 rounds.

Complete the prescribed exercises in order, then immediately return to the beginning and repeat until all rounds are complete or the time cap expires.

Minimal rest. Smooth transitions. Stay sharp.

🚨 The Heat

Finish inside the 20-minute cap and you earn the Free as a Bird finisher — a lighter recovery-based getaway allowing you to clear the scene clean.

Fail to beat the clock and the heat closes in.

That means one thing:
Battle of LA.

A brutal penalty finisher built around sustained pressure, explosive movement, and zero room to hide.

No hiding. No slowing down. Just survive the getaway.

  1. Burpee Pull-Ups: x 10 reps.
  2. Sprint Intervals: x 25 metres sprint, 25 seconds jog (x 2 rounds).
  3. Sandbag carries: x 25 metres (change shoulders) then x 25 metres.
  4. Sandbag Lunges: x 16 reps (8  x reps each side). 
  5. Lateral wall slams: x 16 reps (8  x reps each side). 
  6. Oblique med ball slams: 16 x reps.
  7. Sandbag Clean and Press: x 12 reps.
  8. KB Sit ups: x 16 reps.
